15-Minute Beginner Home Workout (No Equipment)

Why 15 Minutes Is Enough to Start
Many people skip exercise because they believe they need 45-60 minutes to make it worthwhile. Research shows that even 10-15 minutes of moderate-intensity exercise provides measurable cardiovascular and metabolic benefits. The goal at the beginning is not maximum output. It is building the habit.
The Workout
Do each exercise for 40 seconds, rest 20 seconds. Repeat the circuit twice for approximately 15 minutes total. Modify any exercise that causes pain by reducing your range of motion.
Exercise 1: March in Place
Lift knees to hip height alternately, swinging arms. This is your warm-up. Focus on controlled breathing. Easier option: Heel taps in place.
Exercise 2: Wall Push-Up
Place hands on the wall at shoulder height. Bend elbows to bring chest toward the wall, then push back. Harder option: Incline push-up on a chair or standard push-up.
Exercise 3: Chair Squat
Stand in front of a chair. Lower your bottom toward it until you gently touch the seat, then stand back up. Harder option: Full bodyweight squat without the chair.
Exercise 4: Standing Hip Hinge
Feet shoulder-width apart. Push hips back as you hinge forward, keeping a flat back. Return to standing by squeezing your glutes.
Exercise 5: Seated Leg Lift
Sit at the edge of a chair. Slowly lift one leg straight, hold 2 seconds, lower. Alternate legs.
Exercise 6: Standing March with Arm Swing
Return to marching with a bigger arm swing and higher knees. This acts as both an exercise and a cool-down transition.
