What Is Zone 2 Training?

Zone 2 cardio refers to exercising at a low-to-moderate intensity where you can hold a conversation but are breathing more than at rest. It corresponds to roughly 60-70% of your maximum heart rate. Think brisk walking, easy cycling, light swimming, or slow jogging sustained for 30-60 minutes.

Why Longevity Researchers Love Zone 2

Mitochondrial Biogenesis

Zone 2 training stimulates the creation of new mitochondria — the energy factories of your cells. More mitochondria means greater capacity to produce energy efficiently. Mitochondrial health is one of the strongest predictors of longevity.

Metabolic Flexibility

Zone 2 trains your body to burn fat as its primary fuel source during exercise. This metabolic flexibility is strongly linked to insulin sensitivity and reduced metabolic disease risk.

Cardiovascular Adaptations

Zone 2 increases stroke volume, reduces resting heart rate, and lowers blood pressure — all predictors of longevity in multiple large studies.

How to Find Your Zone 2

If you can speak in full sentences but cannot sing, you are in Zone 2. Aim for 60-70% of your maximum heart rate (estimated as 220 minus your age). For a 45-year-old: Zone 2 is approximately 105-122 bpm.

How Much Zone 2 Do You Need?

Research suggests 150-200 minutes per week provides meaningful benefits. Break this into 30-minute sessions, 5 days per week.

The 80/20 Rule

The optimal approach for adults 35+ is 80% Zone 2 and 20% higher intensity. Zone 2 builds the aerobic base; intensity provides the peak stimulus. All high-intensity leads to overtraining and injury.
